These flexible eating patterns can support long-term health and healthspan as part of an overall balanced routine. The menu keeps weeknight cooking simple while rotating Mediterranean, East Asian, and Spanish-inspired flavors.

Prep-Ahead Game Plan

Set aside about 75 minutes once; the rest of the week becomes mostly assembly, reheating, and quick cooking.

Cook the quinoa. Rinse and cook 1½ cups dry quinoa according to package directions. Cool it on a sheet pan. Reserve about 1½ cups cooked for the stuffed peppers and divide the remainder among four lunch containers.

Build the Southwest bowls. Add black beans, corn, cabbage, and tomatoes to the quinoa containers. Whisk the lime-yogurt sauce and pack it separately. Add avocado only on the morning you eat each bowl. Refrigerate up to 4 days.

Mix the chickpea wrap filling. Mash about one-third of the chickpeas, then mix with cucumber, tomatoes, spinach, feta, lemon, and oregano. Store filling, hummus, and tortillas separately; assemble the night before or morning of eating. Filling keeps 4 days.

Stage dinner vegetables. Wash and dry all produce. Chop the broccoli and 2 peppers for the tofu dinner; slice the onion and kale for the bean skillet. Store each dinner kit separately. Leave the stuffed-pepper shells whole until assembly for the best texture.

Press and season tofu. Press the tofu for 15 minutes, cube it, and refrigerate in a covered container. Whisk the sesame-ginger sauce separately. Toss together only just before roasting so the tofu stays crisp.

Optional: assemble stuffed peppers. Prepare the filling and stuff the pepper halves up to 24 hours ahead. Cover and refrigerate; add 5 minutes to the bake time if they go into the oven cold.

Storage & Texture Notes

  • Cool cooked grains promptly and refrigerate in shallow containers; use within 4 days.
  • Keep sauces, hummus, avocado, and tortillas separate until serving.
  • Reheat dinners until steaming hot. Reheat tofu uncovered in a toaster oven or skillet when possible.
  • Freeze extra bread before it stales; thaw slices directly in the toaster.

Method

  1. Heat the oven to 425°F. Arrange the pepper halves cut-side up in a lightly oiled baking dish. Add 2 tablespoons water, cover loosely, and microwave for 5 minutes to jump-start softening; drain.
  2. In a large bowl, combine quinoa, lentils, tomatoes, spinach, garlic, oregano, cumin, lemon zest and juice, olive oil, salt, and several grinds of pepper.
  3. Divide the filling among the pepper halves and press it in lightly. Cover the dish with foil and bake for 18 minutes.

Method

  1. Heat the oven to 425°F and line a large sheet pan. Start the brown rice according to package directions.
  2. Pat the tofu dry. Toss it with cornstarch and 2 teaspoons olive oil; spread on one side of the pan. Toss broccoli and peppers with the remaining olive oil and spread beside the tofu.
  3. Roast for 18 minutes. Meanwhile, whisk soy sauce, rice vinegar, sesame oil, maple syrup, ginger, and garlic.
  4. Turn the tofu and vegetables, add snap peas, and drizzle everything with the sauce. Roast 7–9 minutes more, until the tofu edges are crisp and the vegetables are tender-crisp.
  5. Divide rice and the roasted mixture between two plates. Finish with sesame seeds and lime wedges.

Prep-ahead note

For the crispest result, keep cubed tofu, vegetables, and sauce in separate containers until cooking.

Easy substitution

Use cauliflower florets or green beans for either broccoli or snap peas. If quick-cooking brown rice is unavailable, use a no-salt-added microwaveable brown-rice pouch.
