A Mostly Vegetarian Week Built Around Mediterranean Meals

This seven-day plan for two people includes three easy weeknight dinners and two packable lunches. Meals focus on vegetables, legumes, whole grains, olive oil and modest portions of fish and dairy. Recipes reuse staples (farro, chickpeas, lemon, yogurt, spinach) so grocery cost stays modest while flavors stay varied. Prep steps prioritize a single batch cook (farro and lentils) and basic chopping so weeknights take 30–45 minutes.

At a Glance

  • Primarily plant-forward: legumes, whole grains, vegetables; one fish dinner.
  • Planned ingredient reuse (farro, chickpeas, lemon, yogurt, spinach) to save time and money.
  • All dinners 45 minutes or less; lunches are packable wraps/bowls.
  • Estimated grocery spend about $120 for two people for the week.

Prep-Ahead Game Plan

Saturday or Sunday: Batch-cook and chop (60–75 minutes)

  • Cook 1 1/2 cups dry farro (yields ~3–4 cups cooked). Cool and refrigerate in a sealed container.
  • Cook 1/2 cup dry red lentils (or use 1 can of rinsed lentils) until just tender; drain and cool. Refrigerate the portion for this week, and freeze it if made more than four days before Friday dinner.
  • Roast a tray of mixed peppers and red onion: toss 2 bell peppers (halved) and 1 red onion in 1 tbsp olive oil, roast at 425°F / 220°C for 20–25 minutes. Cool and refrigerate.
  • Make lemon-herb dressing (for salads/wraps): 3 tbsp olive oil, 2 tbsp lemon juice, 1 tsp Dijon, 1 tsp honey, 1 tbsp chopped parsley. Refrigerate.
  • Portion farro and lentils into two smaller containers so weekday reheating is fast.

Monday evening: Quick finish (30 minutes)

  • Roast salmon with cherry tomatoes and olives while reheating leftover farro; toss with herbs and lemon for dinner.

Midweek (20–30 minutes)

  • Assemble chickpea & veggie wraps using roasted peppers and fresh cucumber; pack for lunches.
  • Prepare one‑pot pesto chickpea pasta fresh (30 minutes) for an easy weeknight dinner.
  • On Thursday, make the yogurt-tahini drizzle for Friday dinner: whisk 1/2 cup plain Greek yogurt with 1 tbsp tahini, 1 tbsp lemon juice, 1 small minced garlic clove and salt to taste. Refrigerate in a sealed jar.

Storage and Texture Notes

  • Cooked farro and lentils keep 3–4 days in the refrigerator in airtight containers. Freeze any portion planned for later in the week, then thaw it in the refrigerator before reheating.
  • Roasted vegetables and the yogurt-tahini drizzle keep 3–4 days refrigerated.
  • Assembled wraps are best eaten within 24 hours. If packing ahead, wrap tightly and include dressing or wetter ingredients separately to avoid sogginess.
  • Portion leftovers into shallow containers for faster, even reheating. Reheat salmon gently (oven or covered skillet) to avoid drying.

Dinner 1: Mediterranean Roasted Salmon with Farro

Quick oven-roasted salmon on a bed of lemony herbed farro with blistered cherry tomatoes and olives.

Serves: 2   Total time: About 35 minutes

Why it fits

Fits MIND/Mediterranean/DASH patterns: oily fish, whole grain farro, vegetables, olive oil and herbs.

Ingredients

  • 1 lb (about 450 g) salmon fillets, skin on, cut into 2 portions
  • 1 cup cooked farro (from the batch)
  • 1 pint cherry tomatoes
  • 1/3 cup olives, pitted and halved
  • 2 tbsp olive oil
  • 1 tbsp lemon juice
  • 1 garlic clove, minced
  • 1 tbsp chopped parsley
  • Salt and pepper, to taste
  • Lemon wedges to serve

Method

  1. Preheat oven to 425°F (220°C). Line a baking sheet with foil.
  2. On the baking sheet, toss cherry tomatoes and olives with 1 tbsp olive oil, pinch of salt and pepper. Spread in one layer.
  3. Nestle salmon portions skin-side down among the tomatoes. Drizzle salmon with remaining 1 tbsp olive oil, lemon juice and a little minced garlic. Season with salt and pepper.
  4. Roast 12–15 minutes, until salmon flakes easily and reaches 145°F (63°C) at the thickest point; the tomatoes should be blistered.
  5. While salmon roasts, reheat cooked farro gently in a covered skillet with a splash of water or in microwave; stir in chopped parsley, a drizzle of olive oil and a squeeze of lemon.
  6. Plate farro, top with salmon and roasted tomatoes and olives. Serve with lemon wedges.

Prep and substitutions

Cook farro and refrigerate. Mix lemon-herb dressing ahead. Pre-roast cherry tomatoes with olives and store refrigerated.

  • Use trout or another firm fish instead of salmon.
  • For a vegetarian option, swap the salmon for 8 oz roasted chickpeas or a pan-seared halloumi slice.

Dinner 2: One-Pot Pesto Chickpea Pasta

An easy, weeknight one-pot pasta tossed with chickpeas, spinach and tomatoes for a quick plant-forward dinner.

Serves: 2   Total time: About 30 minutes

Why it fits

Supports Mediterranean/MIND patterns with whole-grain pasta, legumes and leafy greens; lower in saturated fat and rich in fiber.

Ingredients

  • 6 oz whole-wheat pasta (about 170 g)
  • 1 can (15 oz) chickpeas, drained and rinsed
  • 1 cup cherry tomatoes, halved
  • 3 cups fresh spinach
  • 3 tbsp pesto (store-bought or homemade)
  • 2 tbsp olive oil
  • Salt and pepper to taste
  • Grated Parmesan or vegetarian alternative (optional)

Method

  1. Bring a large pot of salted water to a boil. Add pasta and cook until just shy of al dente (check package). Reserve 1/2 cup pasta water and drain, leaving a little water clinging to pasta.
  2. Return pasta to pot over low heat. Stir in olive oil, pesto and reserved pasta water to create a light sauce.
  3. Add chickpeas, cherry tomatoes and spinach. Stir until spinach wilts and everything is heated through, about 2–3 minutes. Add salt and pepper to taste.
  4. Serve immediately with a sprinkle of Parmesan if using.

Prep and substitutions

If desired, pre-chop spinach and halve cherry tomatoes; use pre-cooked chickpeas (canned) to speed dinner.

  • Swap whole-wheat pasta for legume-based pasta to increase protein.
  • Make homemade pesto using a small bunch of basil, 1–2 tbsp walnuts, 1 tbsp olive oil and 2 tbsp grated Parmesan blended until smooth.

Dinner 3: Moroccan-Spiced Lentil-Stuffed Peppers

Colorful bell peppers filled with spiced red lentils, tomatoes and herbs, finished with a cooling yogurt-tahini drizzle.

Serves: 2   Total time: About 45 minutes

Why it fits

Plant-forward and fiber-rich, using legumes, vegetables, olive oil and yogurt to align with MIND/Mediterranean patterns.

Ingredients

  • 3 medium bell peppers, halved and seeded (use 2–3 depending on size)
  • 1 cup cooked red lentils (or 1 can, drained)
  • 1 small tomato, diced (or 1/2 cup canned diced tomatoes, drained)
  • 1/4 cup finely chopped onion
  • 1 garlic clove, minced
  • 1 tsp ground cumin
  • 1/2 tsp ground coriander
  • 1/2 tsp smoked paprika
  • 2 tbsp olive oil
  • Salt and pepper to taste
  • Yogurt-tahini drizzle (about 1/2 cup) from make-ahead batch
  • Chopped parsley or cilantro to garnish

Method

  1. Preheat oven to 400°F (200°C). Place pepper halves cut-side up in a shallow baking dish and brush with 1 tbsp olive oil. Roast peppers 15 minutes to soften.
  2. While peppers start, heat 1 tbsp olive oil in a skillet over medium heat. Sauté chopped onion until translucent, 3–4 minutes. Add garlic and spices and toast briefly until fragrant.
  3. Add cooked lentils and diced tomato to the skillet; stir to combine and heat through. Taste and adjust seasoning with salt and pepper.
  4. Spoon lentil mixture into the partially roasted pepper halves. Return to oven and bake 10–12 minutes more until peppers are tender and filling is warmed.
  5. Drizzle with yogurt-tahini and sprinkle chopped parsley or cilantro before serving.

Prep and substitutions

Use pre-cooked lentils from the weekend batch, freezing the Friday portion if needed. Prepare the yogurt-tahini drizzle on Thursday and refrigerate.

  • Use canned lentils (drained) if short on time. If tahini is unavailable, thin Greek yogurt with a little olive oil and lemon juice instead.

Lunch 1: Chickpea & Veggie Mediterranean Wraps

Packable wraps layered with hummus, roasted peppers, cucumber, spinach, chickpeas and feta.

Serves: 2   Total time: About 15 minutes

Why it fits

Portable, plant-forward lunch with legumes, vegetables and whole grains that fits Mediterranean and DASH patterns.

Ingredients

  • 2 whole-wheat wraps
  • 1 cup roasted bell peppers (from prep) sliced
  • 1/2 cup canned chickpeas, rinsed
  • 1/2 cup cucumber, sliced or diced
  • 1 cup fresh spinach
  • 2–3 tbsp hummus
  • 2 tbsp crumbled feta (optional)
  • Lemon-herb dressing (a drizzle) from make-ahead batch

Method

  1. Lay a wrap flat and spread 1–1.5 tbsp hummus down the center.
  2. Layer spinach, roasted peppers, chickpeas, cucumber and feta.
  3. Drizzle lightly with lemon-herb dressing. Fold ends in and roll tightly. Wrap in parchment or foil for a packed lunch.
  4. If packing for later, place dressing in a small container and add just before eating to avoid soggy wrap.

Prep and substitutions

Roasted peppers from the batch make assembly fast. Hummus can be store-bought or made earlier.

  • Use smashed avocado instead of hummus for a different flavor and creaminess.
  • Replace feta with a sprinkle of toasted nuts for crunch if avoiding dairy.

Lunch 2: Farro & White-Bean Salad Bowl

Leftover farro tossed with white beans, chopped cucumber, parsley and lemon-herb dressing, ready to pack.

Serves: 2   Total time: About 15 minutes

Why it fits

Whole grains and legumes provide fiber and plant protein; olive oil and lemon dressing follow Mediterranean/DASH principles.

Ingredients

  • 1 1/2 cups cooked farro
  • 1/2 can (about 7–8 oz) white beans, drained and rinsed
  • 1/2 cucumber, diced
  • 2 tbsp chopped parsley
  • 2 tbsp lemon-herb dressing (from batch)
  • Salt and pepper to taste
  • Optional: 2 tbsp crumbled feta or 1 tbsp toasted seeds

Method

  1. Combine cooked farro, white beans, diced cucumber and parsley in a bowl.
  2. Toss with lemon-herb dressing, season with salt and pepper.
  3. Portion into a lunch container. If packing for travel, keep dressing on the side and add before eating for best texture.

Prep and substitutions

Use leftover cooked farro; assemble salad in the morning or the night before (keeps well refrigerated).

  • Swap farro for cooked barley or brown rice if preferred.
  • Use canned chickpeas instead of white beans for extra heartiness.
